Short or long biceps: how to read your insertion (high vs low)
Flex your arm and look at the gap between the bottom of the biceps and the crook of your elbow. If you can fit two or more fingers, you have a high insertion (short biceps). Little to no gap means a low insertion (long biceps). Long biceps look fuller; short biceps often peak higher.
The classic question every lifter asks at some point: why does my biceps look short even though it is strong? The answer is almost always the insertion.
The two-finger gap test
This is the fastest way to know your biceps insertion:
- Flex your arm to about 90 degrees, palm up, like a front double biceps pose.
- With your other hand, feel the gap between the bottom of the biceps muscle and the crease of your elbow.
- Fit your fingers in that gap:
- Two or more fingers fit → high insertion / short biceps.
- One finger or less → low insertion / long biceps.
That gap is tendon. The bigger the gap, the higher (shorter) your biceps belly sits.
Short vs long: what changes
- Long biceps (low insertion): the muscle fills the arm down toward the elbow. Looks thick and full, less dramatic peak.
- Short biceps (high insertion): a clear gap near the elbow, but often a higher, rounder peak when flexed.
This is why some people have a mountain-like peak and others have a long, full sweep. Same muscle, different attachment.
Does insertion limit growth?
No. A short biceps can still get very big and strong. It will simply keep its high-peaked, gapped look as it grows. Bodybuilders with short insertions still build huge arms; they just chase a different aesthetic.
How to train for your insertion
- Build overall size first. Curls in a full range, controlled, with progressive overload.
- Long biceps: lean into preacher and incline curls that load the stretched position to fill the lower belly.
- Short biceps: you will not lengthen the belly, so chase size and peak with spider curls, concentration curls and hard contractions.
- Train the brachialis (hammer curls). A bigger brachialis pushes the biceps up and adds width, which helps every arm shape.

Can I lower a high biceps insertion? No. The insertion is fixed by your anatomy. You can grow the muscle, not move it.
